A vegetarian Indian meal plan is easier to follow when it uses food you already cook. This example offers ideas for variety, not fixed portions or a medical prescription. Adjust amounts to your appetite, activity, budget and health needs.
Across the day, include vegetables and fruit, a grain or other staple, and clear protein foods such as dal, chana, rajma, soy, milk, curd or paneer. Rotate ingredients rather than relying on one “superfood.” Water is a sensible everyday drink. A fully vegan plan needs a reliable vitamin B12 source from fortified foods or a supplement.
Monday: Vegetable poha with curd; dal, rice and bhindi; roti with chana and cucumber salad.
Tuesday: Idli with sambar; rajma, rice and cabbage; tofu with roti and mixed vegetables.
Wednesday: Besan cheela with curd; roti, moong dal and spinach; vegetable khichdi with plain curd.
Thursday: Oats cooked in milk or fortified soy drink with fruit; chole with roti and salad; paneer or tofu bhurji with rice and greens.
Friday: Dosa with sambar; dal, millet or rice and seasonal sabzi; bean and vegetable pulao with raita.
Saturday: Upma with vegetables and a side of curd; roti with soy-chunk curry and salad; lentil soup with a grain and cooked vegetables.
Sunday: Moong dal cheela with chutney; vegetable thali with dal, roti, rice and curd; leftovers repurposed into a balanced bowl with beans or tofu.
If hungry between meals, use seasonal fruit, roasted chana, nuts, curd or vegetables. Cooking a pot of dal or beans, washing vegetables and preparing a grain in advance can make the week easier. Refrigerate cooked food promptly and reheat thoroughly.
Swap meals between days. Rice is optional where roti is listed and vice versa. If your intake is vegan, replace dairy with suitable fortified alternatives and plan vitamin B12 carefully. People who are pregnant, have diabetes, kidney disease, food allergies or other medical needs should seek personal guidance.
