The 20-minute dinner pattern
Pick one protein food (dal, beans, egg, fish, paneer or tofu), one vegetable, and roti, rice or another grain. Add plain curd or fruit when it fits. The ICMR–NIN guidelines emphasize a varied diet with vegetables, pulses, grains and other food groups across the day.
Six dinners to rotate
- Moong dal khichdi + cucumber raita: cook dal and rice together; stir in peas, carrot or spinach.
- Egg bhurji + roti + salad: use tomatoes, onions and any greens in the fridge.
- Chana masala + rice: use cooked or canned chana, rinse if canned, and add a quick cabbage or cucumber side.
- Paneer or tofu stir-fry + roti: cook with capsicum, beans and tomato; season with everyday spices.
- Leftover dal + vegetable sabzi + roti: reheating a good base is a valid dinner plan.
- Fish or chicken + sautéed vegetables + rice: cook thoroughly and choose the amount of oil that suits the dish.
A small prep plan
Cook extra dal or beans once, wash vegetables ahead, and keep curd, eggs or tofu available. Freeze cooked portions promptly and reheat until hot. Put delicate salads together at serving time.
Keep the meal satisfying
A very small dinner can lead to later snacking. Adjust the grain and protein portions to your appetite. If your lunch lacked vegetables, use dinner to add another serving. There is no need to remove rice or roti to make a meal balanced.
