High-protein vegetarian lunch: 7 Indian ideas that reach 19-27 g

Lunch is usually the biggest meal of an Indian day, and the easiest place to fix protein. A plain roti-sabzi-rice plate gives 10–12 g. These seven plates give 19–27 g, each under 600 kcal, and every one packs into a tiffin.

How much protein should lunch have?

The ICMR-NIN recommendation for a healthy adult is roughly 0.8–1 g per kg of body weight a day — about 50–60 g for a 60 kg adult. Because lunch is the largest meal, 20–30 g is a sensible share. If you eat a light breakfast, lean to the higher end. Check your own number in how much protein per day.

1. Dal, 2 roti, sabzi and curd — ~27 g protein

The classic thali, with two changes: a bigger dal portion (50 g dry, which is a generous katori) and curd on the side. The plate you already eat, just rebalanced. The dal gives about 11 g, the rotis 8 g, the curd 3.5 g and the vegetables the rest.

2. Soya pulao + raita — ~25 g protein

The highest protein-per-calorie plate on the list at about 430 kcal. Soak 30 g dry soya chunks, squeeze, and cook with rice, peas and carrots. Eat with a big bowl of raita.

Measure the soya dry. It swells to about three times its weight once soaked.

3. Matar paneer + 2 roti — ~23 g protein

60 g paneer with 50 g green peas is plenty — the peas add protein and bulk for little fat. Make the gravy with onion-tomato instead of cream or cashew paste, and the dish stays near 300 kcal.

4. Dal khichdi + besan kadhi — ~22 g protein

Cook rice with moong and masoor dal together, and eat with a thin besan kadhi. The kadhi is a quiet protein source: curd plus a little besan gives about 7 g in a katori.

Tiffin tip: carry the kadhi in a separate small box so the khichdi doesn't turn soggy.

5. Kala chana curry + 2 roti + curd — ~21 g protein

Soak 50 g kala chana overnight and pressure cook with onion and tomato. High in fibre, so it holds you till evening — a good answer to the 4 pm slump. See smart snacks for the rest of the afternoon.

6. Rajma + rice + curd — ~19 g protein

Rajma-chawal is a good lunch when the portions are home-sized: 50 g dry rajma and 50 g raw rice come to about 500 kcal. Add a katori of curd and a plate of salad. The trouble is restaurant portions, which can be double.

7. Sambar + rice + poriyal + curd — ~19 g protein

South Indian lunch done properly: a generous sambar carries the protein (30 g toor dal, plus vegetables), the poriyal gives fibre, and the curd rounds it out. Take a second katori of sambar before a second helping of rice.

Quick fixes if your plate isn't there yet

Two honest caveats

Plant protein is digested a little less efficiently than dairy or egg protein, and any single plant food is low in some amino acid. The traditional fix is on every plate above: a pulse with a grain, or with curd.

If you have chronic kidney disease, don't raise your protein on the strength of a website — ask your nephrologist. If you have diabetes, check your rice and roti portions with your doctor or dietitian.
